Understanding pace vs. speed

Pace and speed measure the same thing from different angles. Pace tells you how long it takes to cover a unit of distance (e.g., 6:00 per km). Speed tells you how much distance you cover per unit of time (e.g., 10 km/h). They're inversely related: faster speed = lower pace.

Common pace benchmarks

Pace (min/km)Speed (km/h)Level
4:0015.0Competitive runner
5:0012.0Experienced runner
6:0010.0Average runner
7:008.6Casual jogger
8:307.1Run/walk mix
10:006.0Brisk walk
12:005.0Moderate walk
  • To convert min/km to km/h: divide 60 by your pace in decimal minutes (e.g., 6:00 = 60รท6 = 10 km/h).
  • One mile = 1.60934 km, so a 6:00/km pace is a 9:39/mile pace.
  • Most GPS watches display pace in real-time โ€” knowing your target pace helps you run at the right effort.
  • A "negative split" means running the second half faster than the first โ€” a strategy used by most elite marathon runners.

Walking and Running Pace Explained

Pace and speed describe the same motion from different angles. Pace measures time per unit of distance (e.g., 6:00 per km); speed measures distance per unit of time (e.g., 10 km/h). To convert: Speed (km/h) = 60 รท Pace (min/km). Faster speed always means lower (better) pace.

Pace Benchmarks for Walking and Running

Pace (min/km)Speed (km/h)Description
3:00โ€“4:0015โ€“20Elite racing pace
4:00โ€“5:3011โ€“15Competitive / experienced runner
5:30โ€“7:308โ€“11Recreational jogging
7:30โ€“10:006โ€“8Easy jog / fast walk
10:00โ€“12:005โ€“6Brisk walk
12:00โ€“17:003.5โ€“5Moderate to slow walk

Walking in the 10โ€“12 min/km zone (5โ€“6 km/h) provides cardiovascular benefit and qualifies as moderate-intensity exercise under WHO guidelines. Even 10 minutes of brisk walking contributes meaningfully toward weekly activity targets and improves long-term health outcomes.
